Full body or a split is the first real programming decision most lifters make, and it is usually made backwards — people pick the structure they have seen, then bend their week around it. The better order is the other way round: count the days you will genuinely train, then pick the structure that distributes your work across them. This guide covers what each approach actually does, what the evidence supports, and a decision framework by training days available.
What each one means#
Full body trains every major muscle group in every session. Each workout has a squat pattern, a hinge, a push, a pull, and some accessory work. Three sessions a week means every muscle gets trained three times.
A split divides the body across sessions so each workout covers part of it. The common varieties are upper/lower, push pull legs, the Arnold split, and the one-muscle-per-day bro split. The more you divide, the more days you need to keep frequency up.
What the research actually supports#
Two findings do most of the work here. First, weekly volume — hard sets per muscle per week — is the strongest programming variable for hypertrophy, with most lifters doing well somewhere in the range of 10–20 hard sets per muscle. Second, when weekly volume is held constant, spreading it across two or more sessions per muscle produces slightly better results than cramming it into one.
Put those together and the choice becomes mechanical rather than philosophical. Full body and splits are not competing training philosophies; they are two ways of distributing the same weekly volume. The right one is whichever gets each muscle trained roughly twice a week, with sessions you can finish, on the number of days you actually have.

The line about missing sessions deserves more weight than it usually gets. On full body, a skipped Wednesday costs you a third of the week's volume, spread evenly. On a five-day split, a skipped leg day means your quads did nothing for two weeks. Real schedules are messy, and full body is the structure that degrades gracefully.
Choosing by training days available#

Notice that nothing on that list recommends training a muscle once a week. That is the real lesson of the full body versus split debate: the enemy is not splits, it is low frequency caused by dividing the body across more sessions than you have days for.

Same lifts, different distribution. The full body session gives chest three hard sets three times a week; the upper day gives it four sets twice a week. Both land in a sensible weekly range — you can check yours with the training volume calculator.
Other things that should sway the decision#
- Experience. Beginners benefit disproportionately from practising the squat, bench, and deadlift often. Full body three days a week is the fastest route through the first year — it is why 5×5 programs are built that way.
- Goal. Powerlifters need frequent skill practice on three lifts, which favours full body or upper/lower. Physique-focused lifters need more accessory volume per muscle, which splits accommodate better.
- Session tolerance. Some people fade after 45 minutes. Splits let you do less per session and more days; full body compresses more into each visit.
- Recovery. Poor sleep, high stress, or a calorie deficit all argue for fewer, shorter, better sessions — usually full body two or three times a week.
The hybrid most people should run#
You do not have to pick a camp. The most durable structure for a busy intermediate is two or three fixed full body or upper/lower sessions with an optional extra day tacked on when the week allows — a short arm and shoulder session, or a second lower day. The core of the week is protected; the extra volume is a bonus rather than a dependency.
